-10 squat
-10 side to side squat
-10 jumping squat
-10 lunges
-10 jumping deck squat
-10 twisting squat
-10 jumping lunges
For 15 min :
Alternate rounds Every 90 seconds (one minute built-in rest)
-30s handstand work
-30s pistols

Handstand work can take any form, wall walks, box rock, shoulder tap, hip tap, hold facing wall, hold facing the wall, handstand walk etc

Sled/Prowler work!
 
Teams of 3
 
Cycle through the following movements for 30 minutes.
Aim for speed. Rest as needed. You should feel fairly recovered by the next effort
 
-Hand over hand rope pull
 
-Backward sled drag
Stay in a seated position and keep shoulder blades retracted
 
-Walking lunge
 
All three team members rotate through each movement before moving on to the next.
Each team member tries to increase weight from the last attempt

14 min EMOM
-3 pull ups
-3 dips
*Remember if you have achieved a muscle up then this trumps the pull ups and dips.
The goal here is to operate at a higher virtuosity than you did at the last EMOM
if you managed one muscle up per minute, then try for two. if you got your chest to the bar, now try to get belly button or hips to the bar. muscle up negatives, and Russian dips are options if the pull ups the ring dips seem too easy.
 
 
Complete 2 rounds for max reps:
-3 minute max rep double unders (If you get to 150 reps unbroken or 200 total, spend the remaining time on triple unders)
-2 minute max rep 2-arm Russian KB swing (53#/35#)
-1 minute max rep GHD sit ups
*Rest 2 minutes between rounds

-1 hang snatch + 1 full snatch

* Work up to a max 1+ 1 for the day, but keep it sharp. The goal is no misses.

Then Back squat as follows for time
-45% x 5 reps superset with 6 alternating weighted jumping lunges (95/65#)
-55% x 5 reps superset with 6 alternating weighted jumping lunges (95/65#)
-65% x 5 reps superset with 6 alternating weighted jumping lunges (95/65#)
* Use pre-loaded barbell for jump lunges
