3 sets x 5 bench press.

This should be pretty heavy

Rest as needed

Then 3 supersets of:

-10 DB/KB shoulder press (50/35)

-10 DB/KB rows (50/35)

-rest 2min between sets-

12 rounds for time
-5 shuttle runs (20m down and back = 1)
-10 box jump-overs
-15/12 calorie bike
 
Partner 1 starts with 5 shuttle runs + 10 box jump-overs
Partner 2 starts with 15/12 calories on the bike
Both athletes must complete their portion before switching places
Then partners switch roles

Minute 1- 5 Back Squats

Minute 2- HSPU for 40 seconds

Minute 3- 8 DB Step Overs 20 inch or knees hip height or lower when stepping up , DB: 50/35

Minute 4- 12/10 Cal row

Minute 5- Rest *Aim for 75% 1RM or above on back squats, but do not max out today
